How to move up a level

  • Run more, mostly easy: gradually increasing weekly volume is the most reliable way to improve at any age — see the weekly mileage calculator.
  • Add one quality session a week: threshold or interval work at paces from the VDOT calculator.
  • Keep strength training: from your mid-40s onward, strength and plyometric work help preserve the muscle power that fades with age.
  • Race to measure progress: a race every 6–8 weeks shows whether your age-graded level is rising.

For a 60-year-old woman, local class (60 %) is about 1:01:15, recreational (50 %) about 1:13:30, and regional class (70 %) about 52:30.

The 2025 age standard — roughly world-record level for the age — is 32:27 for men and 36:45 for women aged 60.
